The glutes are the muscles forming your buttocks, extending from the back of the pelvis to the upper thigh. They include the gluteus maximus, gluteus medius, and gluteus minimus, working together to move the leg behind you, rotate it, move it out to the side, and keep the pelvis stable whenever you’re standing or walking.

The glutes comprise the gluteus maximus, gluteus medius, and gluteus minimus, originating from the posterior ilium, sacrum, coccyx, and associated fascia before inserting onto the gluteal tuberosity of the femur and the greater trochanter. Collectively, they produce hip extension, hip abduction, and hip external rotation while stabilizing the pelvis during single-leg stance and locomotion. The gluteus maximus serves as the primary hip extensor, whereas the gluteus medius and minimus play dominant roles in hip abduction and frontal-plane pelvic stability.

How to program bodypart training

How we choose: Most rep ranges can build muscle when taken close enough to failure, so there is no universal “hypertrophy range.” We start within 5–30 reps, then narrow it based on one question: what range lets the target muscle, rather than your joints, supporting muscles or overall fatigue, end the set? We also favor ranges wide enough to make load progression smooth.

6–10 reps for hinges · 8–15 reps for squats & thrusts · 12–20 reps for abductions

The glutes are unique because their major hypertrophy movements fall into three distinct loading environments, each with different fatigue characteristics.

Heavy hip hinges fit 6–10 reps because they create substantial systemic fatigue through the posterior chain, grip and spinal stabilizers. Lower reps preserve high mechanical tension without letting whole-body fatigue become the limiting factor.

Squats and thrusts fit 8–15 reps because they remain heavy compound movements but are generally less constrained by grip and spinal endurance than hinges. This range provides an excellent balance between loading and local glute fatigue.

Abductions fit 12–20 reps because they primarily target the glute medius in a highly stable, low-systemic-fatigue environment. There is little benefit to chasing heavy loads when higher reps provide the same muscular stimulus with better control and less joint stress.

How we measure stimulus: Sets only matter in context of effort. We therefore use growth-promoting reps (GPRs): the final hard reps near failure, capped at ~5 per set. RIR (reps in reserve) determines how many you collect: train closer to failure and you need fewer sets; stop earlier and you need more. Target ~20 GPRs per session. Closely related subregions may share this budget, like the chest, while functionally distinct ones, like the deltoid heads, do not.

The glutes are capable of handling substantial workloads, but many of their best exercises are demanding compound movements that recruit large amounts of muscle mass. Stopping at 1 RIR preserves nearly all of the available hypertrophy stimulus while maintaining cleaner technique and higher-quality work across the session. Failure still has a place, particularly on isolated abduction work, but it is not necessary to maximize growth across the glutes as a whole.

At 1 RIR, each productive set contributes roughly 4 GPRs. Five sets × ~4 GPRs = ~20 GPRs, reaching the session target efficiently.

The glutes do not share one programming budget. The glute max and glute med each have their own GPR budget because they perform different primary functions and can be prioritized independently. However, overlap still counts. Split squats, lunges and other unilateral movements may contribute meaningfully to both muscles. Treat each as its own programming unit while accounting for shared stimulus where it genuinely exists.

How we choose: Frequency is not about fitting a muscle into a weekly split. It is about how soon that muscle can produce another high-quality growth stimulus after the previous one. We account for muscular recovery, joint and connective-tissue stress, systemic fatigue and the exercises typically used to train it. Closely related subregions may also share a recovery clock, so training one can delay readiness of the others.

Every 3 days for Glute Max · Every 2 days for Glute Med

The glute max and glute med recover at different rates because they are typically trained in very different ways.

The glute max is primarily loaded through heavy hip-extension exercises that create substantial local and systemic fatigue. About 72 hours is generally required before another maximal-quality session.

The glute med is usually trained through stable abduction work using much lighter loads and very little systemic fatigue. About 48 hours is typically sufficient before it is ready to be trained again.

The two muscles also have independent recovery clocks. Heavy hip thrusts do not automatically restart the glute-med clock, just as a hard abduction session does not fully reset glute-max recovery. Unilateral lower-body exercises can meaningfully affect both, so recovery should always be based on which muscle actually received the stimulus, not simply whether it was “glute day.”

Common mistakes lifters make with bodypart training

Stopping Too Far From Failure

Muscle growth doesn’t begin with your first repetition—it accelerates as repetitions become increasingly difficult. Consistently stopping with 3–4 reps in reserve leaves many of the most stimulative reps on the table.

Not Respecting the Stack

Back extension, excessive arching, or flaring the ribcage changes movement mechanics and makes it harder to keep tension where you want it. Keep your head, upper back, and pelvis stacked to improve force transfer and target muscle recruitment.

Confusing “Hard” With “Effective”

A set can burn, elevate your heart rate, and feel brutally difficult while producing relatively little hypertrophic stimulus. The best indicator of an effective set is approaching true muscular failure, not discomfort.

Chasing the Logbook Instead of Stimulus

Progressive overload is the result of effective training, not the objective itself. Altering technique, shortening the range of motion, or using momentum just to set a personal record creates the illusion of progress without improving the stimulus.

Using Inconsistent Technique

Changing your technique from rep to rep or workout to workout makes progress impossible to interpret. Consistent execution produces reliable data, and reliable data drives better programming.

Thinking in Sets

Not all sets contribute equally to muscle growth. The further you stop from failure, the more sets you’ll need to achieve the same overall training stimulus. The goal is 20 growth-promoting reps per muscle per session, with a set to failure giving you the maximum of 5 GPRs.

Forcing Exercises That Don’t Fit You

The objectively “best” exercise is rarely the one that produces the best growth for every lifter. Enjoyability, joint comfort, stability, and individual mechanics matter.

Using Narrow Rep Ranges

A wider rep range gives you room to progress naturally. Treating every exercise as “3×10” often forces premature load increases or unnecessary stagnation.

Forcing “Optimal” Frequency

A muscle recovering every two days does not mean it must be trained every two days. The final 10–20% of theoretical optimization often demands disproportionate complexity. Use the highest frequency your schedule and joints can sustain consistently.

Ignoring Joint Stress

A movement can stimulate the target muscle while quietly exceeding your joints’ tolerance. That is not effective training. Tendon irritation, recurring pain and forced layoffs erase far more progress than a slightly less “optimal” exercise ever will. Availability is the prerequisite for progression.

Overhauling Your Program at the First Plateau

One stalled lift is not proof that your program has failed. When progress stalls, troubleshoot in order: sleep → calories → protein → stress → technique → intensity → volume → intensifiers. Only after every box is checked should you change your exercises, frequency, or programming.

Choosing Arbitrary Rep Ranges

All rep ranges from roughly 5–30 reps can build muscle, but not every exercise performs equally well across that spectrum. Choose a rep range where the target muscle, rather than your joints, supporting muscles, or systemic fatigue, is what ends the set.

Understanding where a muscle is naturally strong or weak helps explain why exercises whose resistance profile broadly aligns with that strength profile often provide more consistent tension throughout the range of motion.

Interpretation

  • Strongest: The glutes produce their greatest force through the early to mid-range of hip extension and abduction, where favorable leverage combines with sufficient muscle length.
  • Weakest: Force capacity gradually declines as the hip approaches full extension or abduction and the gluteal muscles become increasingly shortened.
  • Exercise Selection: The best glute exercises provide meaningful resistance while the hips are relatively flexed or adducted and continue loading the muscles through the middle of the range. Exercises that become challenging only near lockout tend to underload the glutes where they naturally produce the most force.
  • Nuance: The glute max and glute med have different primary functions, but they share a broadly similar tendency to produce their highest forces while relatively lengthened. This curve represents the generalized behavior of the gluteal muscle group rather than either muscle individually.
